During the first few months of your beginner workout routine, prioritize full-body or compound exercises over solo exercises, Araujo says. Compound exercises work multiple muscles at once and tend to involve movement patterns that carry over into daily life. (Think squats, lunges, hinges, push-ups and throws).

According to ACE, working the muscles of the whole body increases the heart rate more than doing isolated exercises that work one muscle at a time. You can also combine upper and lower body exercises into one workout to strengthen your entire body.

As you progress from beginner to intermediate, you can start using a barbell to increase the weight you lift. However, barbell exercises can be very technical and using unfamiliar equipment can increase the risk of injury. You might see people squatting quite a bit in the gym, but Araujo says it’s not necessary for beginners. For bodyweight squats, keep your chest up and the weight in your heels, then lower to a comfortable range.
While it can be tempting to pick up heavier weights, that’s not necessarily the best option, Araujo says. Start with a pair of 5- or 10-pound dumbbells. To vary this exercise, he recommends doing it on the floor. This will reduce your range of motion and make you a little more comfortable.

On days of complete rest, avoid strenuous activity and prioritize activities that promote recovery. This includes stretching, mobility training, and foam rolling, Araujo says. Initially, you should have more complete rest than active recovery days throughout the week.
However, as you adjust to your beginner gym workout plan, Becourtney says you can incorporate active recovery days into your weekly schedule. These days can include hiking, walking, or biking, which can count toward your weekly cardio goal.
Bottom line: Rest days and active recovery days can be customized based on how your body feels. If your lower body is sore from Thursday’s strength training, make Friday a rest day with a 20-minute foam or stretching session that includes some beginner mobility exercises.
